Barbell bench press

How to do Barbell bench press
Set up first, then follow each step. Machine designs differ: use these body-position checks alongside the equipment’s instructions.
Equipment setup & positioning
Use a stable flat bench. Place your feet where you can keep them planted; center your torso on the pad. For a barbell, set rack hooks so you can unrack without lifting your shoulders off the bench, and set safety arms to catch the bar without obstructing your normal range.
Step-by-step movement
- Choose light resistance for a rehearsal set. Check adjustable pins, clips and bench locks are fully engaged; confirm the weight path is clear before loading.
- Bring the weight over the chest with wrists stacked above the forearms. Set the shoulders comfortably against the pad and keep head, upper back and buttocks supported.
- Set a gentle abdominal brace without clenching the neck. For regular light-to-moderate repetitions, breathe continuously; exhale through the harder phase and inhale during the controlled return. Do not strain to hold your breath.
- Bend the elbows and lower toward the chest under control. Keep forearms close to vertical and elbows at a comfortable angle to the torso rather than flared straight sideways.
- Press upward through a path you can repeat, keeping the wrists supported over the elbows. Finish with arms extended without slamming the elbows or lifting the hips.
- Lower for the next repetition without bouncing. With a barbell, finish the set by guiding the bar back over the hooks and confirming both sides are seated before releasing your grip.
- Repeat the same range rather than making later repetitions shorter or faster just to finish. End the set when you cannot control the movement; record the repetitions you actually completed.
- Unload or return to a supported position before letting go. Place weights down under control and check machine safeties are engaged before standing or stepping away.
Form checks & common mistakes
Do not bounce the weight from the chest, bend the wrists backward, lift the hips, or force a shoulder stretch at the bottom.
A suitable range lets you keep balance, joint position and control. Muscle effort is expected; sharp pain, numbness or dizziness is a reason to stop. Ask a qualified trainer to check unfamiliar equipment or your technique.
Keep in mind
Keep wrists over elbows and lower with control.
